I’m a personal trainer, and this 5-day dumbbell workout plan gets real results at home

Do you have health and physique goals but only have access to dumbbells? As a personal trainer, I have worked with many clients who wanted to train at home and only had dumbbells, and they still saw great results.

Dumbbells provide effective resistance and allow you to train every muscle group. Keep reading for a 5-day workout plan with dumbbells that will help you see gains in no time. Let’s dive in!

5-day workout program with dumbbells

Day 1: Push (chest, shoulders, triceps)

  • Dumbbell bench press: 4 sets of 8–12 reps
  • Dumbbell shoulder press: 3 sets of 10–12 reps
  • Dumbbell lateral raises: 3 sets of 12–15 reps
  • Dumbbell tricep kickbacks: 3 sets of 12–15 reps

Day 2: Pull (back, biceps)

  • Dumbbell rows: 4 sets of 8–12 reps per arm
  • Dumbbell bicep curls: 3 sets of 10–12 reps
  • Dumbbell hammer curls: 3 sets of 12 reps
  • Dumbbell rear delt flyes: 3 sets of 12–15 reps

Day 3: Lower body

  • Goblet squats: 4 sets of 10–12 reps
  • Dumbbell lunges: 3 sets of 10–12 reps per leg
  • Dumbbell Romanian deadlifts: 4 sets of 8–10 reps
  • Calf raises with dumbbells: 3 sets of 15–20 reps

Day 4: Upper body

  • Dumbbell bench press: 3 sets of 8–12 reps
  • Dumbbell rows: 3 sets of 10–12 reps
  • Dumbbell shoulder press: 3 sets of 10 reps
  • Dumbbell bicep curls: 3 sets of 12 reps

Day 5: Lower body

  • Goblet squats: 4 sets of 10–12 reps
  • Dumbbell lunges: 3 sets of 12 reps per leg
  • Dumbbell Romanian deadlifts: 4 sets of 8–10 reps
  • Dumbbell step-ups: 3 sets of 10 reps per leg

What are the best dumbbell exercises?

Dumbbell bench press

  1. Lie on a bench with a dumbbell in each hand.
  2. Press the dumbbells up until your arms are fully extended.
  3. Lower the weights slowly to chest level.

Dumbbell rows

  1. Place one knee and hand on a bench and your other foot on the floor.
  2. Hold a dumbbell in the free hand, your arm extended.
  3. Pull the dumbbell toward your hip, keeping your back straight.
  4. Lower it slowly.

Dumbbell bicep curls

  1. Stand upright, holding a dumbbell in each hand.
  2. Curl the weights toward your shoulders while keeping your elbows close to your torso.
  3. Slowly lower back down.

Dumbbell Romanian deadlifts

  1. Hold a dumbbell in each hand in front of your thighs.
  2. Hinge at the hips, keeping a flat back, and lower the dumbbells to mid-shin.
  3. Return to standing by engaging glutes and hamstrings.

Goblet squats

  1. Hold a heavier dumbbell vertically at chest level.
  2. Squat down, pushing your hips back and keeping your chest upright.
  3. Drive through your heels to come to standing.

Dumbbell lunges

  1. Hold a dumbbell in each hand at your sides.
  2. Step forward into a lunge, bending both knees to ~90 degrees.
  3. Push off your front foot to return to standing and alternate legs.

What are the benefits of training with dumbbells?

Improved muscle activation

Dumbbells require more stabilization than machines or barbells. This engages smaller stabilizer muscles, improving overall strength and coordination.
