Feeling satisfied while cutting calories sounds like a paradox, and as a nutritionist, it is a common and understandable concern that many clients come to me with. However, choosing filling foods low in calories makes it possible. These foods tend to have a high water or fiber content, helping you feel full without piling on the calories. Instead of battling hunger during your weight loss journey, you can focus on nutrient-rich meals that support your goals.

In this article, we’ve rounded up seven filling foods low in calories that can help you stay on track with your weight loss journey. Let’s dive in!

7 filling foods low in calories to add to your meal plan

  1. Greek yogurt: Nonfat Greek yogurt is creamy and packed with protein, the macronutrient that keeps hunger in check. One 6-ounce serving usually has around 100 calories and 15 to 17 grams of protein.
  2. Oats: Oats are an excellent source of soluble fiber, particularly beta-glucan, which helps slow digestion and stabilize blood sugar. A half-cup of dry oats has about 150 calories and expands when cooked.
  3. Eggs: Research suggests that eating eggs for breakfast increases fullness and reduces calorie intake later in the day. One large egg has about 70 calories, and even two or three can keep you full for hours when paired with vegetables.
  4. Leafy greens: Spinach, kale, and romaine lettuce are low in calories yet high in volume and nutrients. A large salad made from these greens can be under 100 calories, especially if you use lemon juice or vinegar as dressing.
  5. Chia seeds: Don’t let their size fool you. Just one tablespoon (about 60 calories) can absorb up to 10 times its weight in water, forming a gel-like texture that helps you feel full for hours. Chia seeds are loaded with fiber, healthy fats (omega-3s), and even a bit of protein.
  6. Lentils: Just a half-cup of cooked lentils has around 115 to 130 calories and packs in 9 grams of protein and 8 grams of fiber. They’re perfect in soups, stews, salads, or even as a meat substitute in tacos or burgers, and they digest slowly.
  7. Cucumbers: Cucumbers are one of the most hydrating and low-calorie vegetables available, with over 95% water content. A full cup of sliced cucumber has just 16 calories.

Why are high-volume foods so helpful for weight loss?

If you’ve ever wished you could eat more and still lose weight, high-volume, low-calorie foods are a smart approach. These foods are naturally packed with water and fiber, which helps you feel full faster and stay full longer. Examples of high-volume foods are fruits, leafy greens, and broth-based soups.

The best part of volume eating is that it doesn’t feel like deprivation. You can enjoy a hearty bowl of veggie-packed soup, a giant salad with lean protein, or a smoothie with spinach and berries and still stay within your calorie range.

Do only calories matter for weight loss?

You’ve probably heard about “calories in, calories out” and how essential it is to weight loss. This thermodynamic system, however, is not the sole determinant of weight loss success.

The quality of calories is also important. If your daily intake is mostly processed snacks or sugary drinks, you might find yourself constantly hungry, low on energy, and missing out on key nutrients. Nutrient-dense foods like leafy greens, lean proteins, whole grains, and healthy fats help you feel full and energized while staying within your calorie goals.

But weight loss isn’t just about what you eat; timing also matters. Eating your main meals earlier in the day, rather than saving the bulk of your calories for dinner or late-night snacks, may help your metabolism work more efficiently. This is because your body’s internal clock (your circadian rhythm) plays a role in how well you digest and use food. Plus, keeping a consistent eating schedule can help regulate hunger hormones, making it easier to avoid those nighttime snack cravings.

Additionally, exercise and sleep cannot be left out of the equation. According to a 2020 Harvard Health Publishing article, “a lack of sleep affects your weight in much the same way as hormonal shifts, making you want to eat more.” Hence, you should try to get seven to eight hours of sleep every night. Similarly, regular movement, like walking or dancing, burns calories, supports muscle maintenance, and boosts your mood.

What is the most important macronutrient when losing weight?

Protein stands out, and for good reason – it helps you stay full longer, which means you’re less likely to reach for that extra snack an hour after eating. It also plays a huge role in preserving lean muscle mass while you’re in a calorie deficit, which is key because you want to lose fat, not muscle.

Additionally, protein has a high thermic effect, meaning your body actually burns more calories digesting it than it does with carbs or fat. As such, protein is essential to any weight loss attempt. The National Academy of Sports Medicine suggests eating 0.73 to 1 gram of protein per pound of body weight if you’re trying to lose weight.

Other tips for making an effective meal plan

Plan ahead

One of the easiest ways to stay on track is to prep your meals in advance. Having healthy options ready to go means you’re less likely to reach for whatever’s convenient when hunger hits. Think batch-cooked grains, chopped veggies, or even full meals portioned out for busy days.

Balance your plate

Every meal should include a mix of protein, complex carbs, and healthy fats. This trio works together to keep you full, energized, and well-nourished. For example, pair grilled chicken with quinoa and avocado, or enjoy Greek yogurt with berries and a sprinkle of nuts. Balanced meals don’t just taste good; they help prevent the energy crashes and cravings that can lead to overeating.

Mix things up

Eating the same thing every day might be easy, but it can get boring fast. Try to incorporate a variety of colors, textures, and flavors in your meals to keep things interesting and ensure you’re getting a broad range of nutrients.

Stay hydrated

Water is key to your overall wellness. Sometimes, what feels like hunger is actually thirst. Drinking water throughout the day supports digestion, helps regulate appetite, and keeps you energized. Try starting your day with a glass of water and keeping a bottle nearby to sip on regularly.

Frequently asked questions

The key is choosing high-volume, low-calorie foods, such as vegetables, fruits, lean proteins, and whole grains. These foods are packed with fiber and water, which help fill you up. Distribute your calories across multiple small meals and snacks throughout the day to maintain energy levels and prevent hunger.

What will fill me up for 100 calories?

A medium apple, a cup of fresh berries, a hard-boiled egg, or a small serving of plain Greek yogurt offer a good mix of fiber, water, or protein to keep you feeling fuller for longer.

What is the best snack for weight loss?

The best snack for weight loss is one that’s nutrient-dense, filling, and fits your daily calorie goals. Greek yogurt with berries, a handful of almonds, and cottage cheese with sliced cucumber are all great options.

From wheelchair to walking: The power of mindset, movement, and never giving up
Steph Zee Christmas Secret Music Video Steph Green

I never expected I’d have to learn how to walk again. That journey took me from writing for doctors and magazines to spending thousands of hours researching health and autoimmune disease. When we have excellent health, many of us don’t give it much thought until those sneaky symptoms start to show, and one day it all comes crashing down. Now, our health becomes one of the most important priorities. When we feel good, we can be more productive and chase our dreams. When our health declines and we don’t feel so good, one of our biggest dreams is just to feel better.

I became a health writer 12 years ago, shortly after graduating with my creative writing degree and getting a diagnosis of the autoimmune bone condition, ankylosing spondylitis. In an effort to improve my health, stay mobile, and help prevent my bones from calcifying and fusing, I spent thousands of hours studying everything from nutrition and naturopathy to conventional medicine and holistic healing. I heard this somewhere, so I can’t take credit, but I like to say I went to “save my ass university”, because pain and illness are some of the biggest motivators.

I tried Magic Mind for a month and here is what happened to my productivity
Furniture, Business Card, Paper

I am proudly an all-brown beverage man. I say it often: I am coffee in the morning, bourbon in the evening, and Pepsi/Coke in between. I know what you’re thinking: What about water? Well, all of those are mostly water. And who wants to drink the same thing they bathe in? That sounds gross. All jokes aside, the coffee addiction is real, and I am not alone. Who thinks they can truly conquer a day without a hard shot of caffeine? I would get it in an IV if it were feasible to do on the subway instead of a cup to go. But that doesn’t have to be the only way you develop your productivity. Instead, you can look to the more natural and healthy methods to maintain and increase your effectiveness. I got my hands on some Magic Mind recently, one of the many different products that claim to elevate brain health, increase mental performance, and, of course, replace the coffee without losing the energy boost. But does it work?
