Why box jumps are my go-to move for explosive strength and better coordination

The box jump is a fun and dynamic exercise to add to any routine focused on improving power and lower-body strength. As a personal trainer, I love to include box jumps in my clients’ programming to improve their athleticism and avoid complacency in their routine. If you are intrigued by this challenging move, keep reading to understand exactly how to do it and the progressions you can make over time!

The connection between box jumps and power and coordination

Box jumps are a cornerstone exercise for developing explosive athleticism because they demand a rapid transition from eccentric to concentric muscle action. As athletes land and explode upward, they engage the stretch-shortening cycle, which trains the neuromuscular system to generate high force in a short time.

Research shows that plyometric movements “improve jumping performance, linear sprint speed, change-of-direction speed, balance, and muscular strength.”

In practical terms, mastering box jumps enhances your coordination — legs, hips, and arms must work together in a tight sequence — as well as power, since the goal is to produce maximal force with minimal ground contact time. For athletes across sports, this yields better take-offs, faster accelerations, and sharper reactive movements.

What muscles do box jumps target?

Box jumps recruit several major muscle groups, and the strength and coordination of these groups determine how high and how fast you can jump. 

  • The quads must fire to extend the knee rapidly and drive upward. 
  • The glutes and hamstrings generate hip extension to propel your body upward. 
  • The calves contribute to the explosive push by plantar-flexing the ankle. 
  • The core and lower back muscles serve as stabilizers, maintaining posture and transferring force from the lower to the upper body. 

According to a recent meta-analysis, plyometric jump training leads to significant improvements in lower-limb muscular strength and power. This shows that box jumps are not just about jumping up — they engage the entire lower kinetic chain and challenge your stabilizers and coordination in landing and rebound.

Step-by-step guide: How to do a box jump safely

Instructions:

  1. Start by standing facing a secure, non-slip plyometric box or platform, with your feet roughly hip-width apart.
  2. Perform a dynamic warm-up: light jogging in place, leg swings, hip circles, and 5 to 10 bodyweight squats to prep the hips, knees, and ankles.
  3. Bend your knees and hips to lower into a quarter-to-half squat (load phase), swing your arms back, then explode upward into the jump, swinging arms forward and up.
  4. As you land on the box, absorb the impact by softly bending knees and hips — land quietly with both feet flat and weight centred.
  5. Step or lightly hop down (or jump down if advanced), reset, and repeat.

Recommended sets and reps: 3 to 4 sets of 5 to 8 reps for power development; rest 60 to 90 seconds between sets to preserve explosive output and proper form.

Progressions, variations, and height recommendations

When you’re comfortable with standard box jumps, you can increase the challenge and specificity by adjusting box height, introducing variations, or pairing them with other movements. When you alter the box height, different jump mechanics are required, so be sure to increase the height gradually and focus first on flawless form. For beginners, start with a box height where you can land softly and confidently — often 12 to 18 inches for novice athletes. Intermediate athletes may use 18 to 24 inches; advanced athletes might work with 24 to 30+ inches as warranted by sport demands and jumping ability. 

Variations to try include tuck-jump box jumps, lateral box jumps, single-leg box jumps (advanced!), or weighted box jumps (vest or light dumbbells). Each enhances coordination and balance and increases neural demand. Ultimately, adjusting height and variation should match your goal: a higher box equals greater power demand, and variation equals more coordination and sport-specific carry-over.
